Five Ways to Calm Your Nervous System: How to Help Your Brain and Body Feel Safe Again


Have you ever noticed that when you're stressed, your body seems to react before your mind has time to catch up? Your heart races after receiving an unexpected text message. Your shoulders tighten before an important meeting. You become irritable with your spouse even though you know they are not the source of your stress. If you've ever wondered why telling yourself to "just calm down" rarely works, the answer lies in how your nervous system is designed. Your nervous system's primary responsibility is not to make you happy—it is to keep you alive. Long before your conscious mind evaluates a situation, your brain has already scanned your environment for signs of danger. This rapid process occurs largely outside of conscious awareness through the autonomic nervous system, which constantly asks one question: "Am I safe?" (Porges, 2011).

During genuine emergencies, this system is remarkably effective. However, chronic stress, unresolved trauma, financial strain, relationship conflict, poor sleep, excessive screen time, and constant demands can convince your brain that danger is everywhere. Over time, your body begins reacting to ordinary life as though it were an emergency. Researchers have shown that prolonged activation of the stress response contributes to increased anxiety, depression, cardiovascular disease, impaired immune functioning, and difficulty regulating emotions (American Psychological Association [APA], 2023; McEwen, 2007).

The encouraging news is that your nervous system is remarkably adaptable. Neuroscientists refer to this ability as neuroplasticity—the brain's capacity to reorganize itself through repeated experiences (Siegel, 2020). Every time you intentionally practice calming skills, you strengthen neural pathways associated with emotional regulation. Rather than trying to eliminate stress altogether, the goal becomes increasing your ability to recover from it. The following evidence-based strategies can help teach your brain and body that the present moment is safer than it feels.

Understanding Your Nervous System

The autonomic nervous system consists of two primary branches that constantly work together to maintain balance.

The sympathetic nervous system activates your body's survival response. Heart rate increases, breathing becomes faster, muscles tense, digestion slows, and your attention narrows toward potential threats. This is commonly known as the fight-or-flight response (Cannon, 1932).

The parasympathetic nervous system performs the opposite function. It slows the heart, relaxes muscles, restores digestion, and allows higher-order thinking, problem-solving, and empathy to return. According to Stephen Porges' Polyvagal Theory, the vagus nerve plays a central role in helping the body shift from survival into safety and social connection (Porges, 2011).

Understanding this distinction is important because you cannot simply "think" your way out of a nervous system response.

1.Practice Box Breathing

Breathing is one of the few automatic bodily functions that you can consciously influence, making it one of the quickest ways to regulate your nervous system.

During stress, breathing naturally becomes rapid and shallow. Unfortunately, this breathing pattern reinforces the brain's belief that danger is still present. Intentionally slowing your breathing—and especially lengthening your exhale—stimulates the vagus nerve and promotes parasympathetic activation (Lehrer & Gevirtz, 2014; Porges, 2011).

Try This

Practice box breathing for three to five minutes:

  1. Inhale through your nose for four seconds.

  2. Hold for four seconds.

  3. Exhale slowly through your mouth for four seconds.

Allow each breath to become smooth rather than deep.

Research on heart rate variability demonstrates that slow, rhythmic breathing improves emotional regulation, decreases physiological arousal, and enhances resilience during stressful situations (Thayer et al., 2012).

Tool: Before responding to an upsetting email, entering a difficult conversation, or attempting to fall asleep, complete ten slow breaths with a longer exhale than inhale.

2. Move Your Body to Complete the Stress Response

Stress prepares the body for action.

When your brain detects danger, stress hormones such as adrenaline and cortisol increase your body's readiness to fight, flee, or protect itself. In modern life, however, many stressors never allow the body to complete this biological process. We remain sitting in meetings, staring at computer screens, or replaying difficult conversations in our minds.

3. Ground Yourself in the Present Moment

Grounding techniques interrupt this cycle by reconnecting your attention with your immediate surroundings. This helps reduce emotional flooding and reminds your nervous system that the current environment is different from the feared scenario (Siegel, 2020).

One of the most effective grounding strategies is the 5-4-3-2-1 technique.

Identify:

  • Five things you can see

  • Four things you can touch

  • Three things you can hear

  • Two things you can smell

  • One thing you can taste

This exercise recruits multiple sensory systems, shifting activity away from catastrophic thinking and toward present-moment awareness.

  • Other grounding techniques include:

  • Holding an ice cube

  • Running cool water over your hands

  • Walking barefoot on grass

  • Holding a textured object

Slowly drinking a warm beverage while paying attention to its temperature and flavor

Tool: Create a small "grounding kit" containing a textured object, peppermint gum, lavender oil, calming music, and a favorite encouraging Scripture or affirmation to use during stressful moments.

4. Borrow Calm Through Safe Relationships

One of the most overlooked truths about emotional health is that nervous systems regulate each other. Attachment research consistently demonstrates that supportive relationships improve emotional regulation across the lifespan (Johnson, 2019). According to Polyvagal Theory, our brains constantly evaluate facial expressions, vocal tone, and body language to determine whether another person represents safety or danger (Porges, 2011).

This process is called co-regulation.

Examples include:

  • Talking with a trusted friend

  • Sitting quietly beside your spouse

  • Receiving a hug from someone you love

  • Petting a dog or cat

  • Attending church or a supportive community group

  • Making warm eye contact during conversation

Isolation often amplifies distress because the nervous system interprets facing challenges alone as increased vulnerability.

Tool: Make a written list of three people you can contact when you begin feeling emotionally overwhelmed. Reaching out before a crisis becomes severe often prevents stress from escalating.

5. Build Daily Rituals That Signal Safety

Your nervous system learns through repetition. Everyday habits either reinforce the message that the world is dangerous or remind your brain that life contains predictable moments of safety. Researchers studying resilience consistently find that routines improve emotional regulation by reducing uncertainty and supporting healthy biological rhythms (Southwick & Charney, 2018).

Helpful daily rituals include:

  • Reading Scripture or praying before checking your phone

  • Keeping consistent sleep and wake times

  • Eating regular meals

  • Journaling each evening

  • Limiting news and social media exposure

  • Spending five to ten minutes outdoors

  • Practicing gratitude before bed

These habits may appear simple, but over weeks and months they become repeated signals that help lower your body's baseline level of stress.

Tool: At the end of each day, ask yourself three questions:

  1. What helped me feel safe today?

  2. What increased my stress today?

  3. What is one thing I can do tomorrow to support my nervous system?

Over time, this reflection helps you identify patterns rather than reacting automatically.

When Calming Doesn't Feel Safe

For some individuals, especially those who have experienced significant trauma, relaxation itself may feel uncomfortable. Survivors of chronic adversity sometimes become so accustomed to living in survival mode that calmness feels unfamiliar or even threatening. Trauma researchers have observed that the nervous system can learn to associate hypervigilance with protection, making it difficult to fully relax (van der Kolk, 2014).
